7 Types of Muscle Strength Training and Their Health Benefits

Strength training is one of the important types of exercise for maintaining overall physical fitness.

Not only does it help increase muscle mass and strength, but this exercise is also beneficial for strengthening joints, improving stamina, and helping burn calories.

To maximize the benefits and reduce the risk of injury, strength training needs to be done gradually with proper techniques.

To avoid confusion when choosing suitable movements, check out the various types of muscle strength exercises and their health benefits below.

What Is Muscle Strength Training?

Muscle strength training, or strength training is a type of exercise that aims to increase strength as well as muscle mass by training the muscles to work against resistance.

This resistance can come from your own body weight, dumbbells, barbells, gym machines, or resistance bands. When done regularly, this exercise helps muscles adapt, become stronger, and develop optimally.

Both men and women are encouraged to do strength training consistently. Nevertheless, the exercises should be done gradually so that the body does not become overly tired and you can continue training comfortably over the long term.

According to the American College of Sports Medicine (ACSM) (2026), muscle strength training should be performed at least twice a week and not on consecutive days.

To maximize your results, perform the same type of exercise regularly every week. In one session, you can do one to three sets of exercises with 8–12 repetitions per set.

Types of Muscle Strength Training

Strength training should involve the entire body, from the upper body muscles to the legs, so that the results are effective and balanced.

To avoid confusion about which exercises to choose, you can try several types of muscle strength training below.

1. Push Up

Push-ups are an effective muscle strength exercise for training the upper body muscles, such as the chest, shoulders, and triceps. For women, this exercise can help strengthen and tone the upper body.

Interestingly, push-ups can be easily done without any special equipment. If you want to perform this movement, here is the correct way to do a push-up:

  1. Position your body face down with support from both hands and feet.
  2. Place your palms slightly wider than shoulder-width apart, then straighten your legs and keep your back aligned.
  3. Slowly bend your elbows until they form a 90-degree angle while inhaling.
  4. Push your body back to the starting position while exhaling.
  5. Repeat the movement according to your ability and do it gradually so your body can adapt.

2. Plank

Although it looks simple, the plank is an effective muscle strength exercise for training core muscles, improving posture, and helping shape six-pack abs.

This movement can also strengthen the back, chest, and shoulder muscles. Nonetheless, many people still find it difficult to hold the plank position for a long time. To get maximum results, here is how to do a plank correctly:

  1. Position your body face down with support from your forearms and toes.
  2. Keep your body straight and aligned from your head to your feet.
  3. If you are a beginner, hold the position for a few seconds first, for example 5 seconds.
  4. Do it regularly and gradually increase the duration.
  5. Once you get used to it, you can try plank variations, such as lifting one hand or bending one leg.

3. Lunges

To train the lower body muscles, such as the quadriceps, hamstrings, glutes, and calves, lunges are an effective exercise. To achieve optimal results, this movement needs to be performed with the right technique as follows:

  1. Stand with your feet shoulder-width apart, then place your hands on your waist while tightening your abdominal muscles.
  2. Step your right foot forward and your left foot backward.
  3. Bend your right knee until it forms a 90-degree angle, then lower your left knee until it almost touches the floor.
  4. Hold the position for 3–5 seconds, then return to the starting position.
  5. Repeat the movement 8–12 times in one set, then perform it with the opposite leg position.

4. Squat

The squat movement is performed by lowering your body into a squat position while maintaining balance. This muscle strength exercise is effective for training the lower body muscles, such as the thighs, glutes, and core.

To avoid knee injuries and back pain, squat techniques need to be performed correctly. Here are the steps:

  1. Stand upright with your feet hip-width apart.
  2. Slowly lower your body while pushing your hips backward and straightening your arms forward to maintain balance.
  3. When in a half-squat position, make sure your thighs are parallel to the floor and your chest remains upright.
  4. Avoid letting your knees go past your toes.
  5. Return to the starting position, then repeat the movement 8–12 times in 1–3 sets.

5. Sit Up

Sit-ups can be done if you want to strengthen and tone your abdominal, hip, chest, and neck muscles. Not only does this movement help increase muscle mass, but it can also improve posture and lower the risk of back pain. Here is a sit-up movement you can do at home:

  1. Lie on your back on the floor or a mat, then bend your knees with your feet flat on the floor.
  2. Cross your arms in front of your chest or place them behind your ears.
  3. Lift your upper body toward your knees while exhaling.
  4. Slowly lower your body back to the starting position while inhaling.
  5. If you are still a beginner, do it according to your ability and repeat the movement 8–12 times in 1–3 sets.

6. Bench press

Another muscle strength exercise that you can do at the gym or at home is the bench press. This movement is performed by lifting a barbell or dumbbell while lying down.

This movement is beneficial for training the arms, shoulder, and chest muscles. If you are still a beginner, it is recommended to do this exercise with the guidance of an instructor so that the technique and weight used match your body’s ability.

To get maximum results from this movement, here are the steps you can follow:

  1. Lie on your back on a flat bench while holding a barbell or dumbbell with both hands.
  2. Place your feet flat on the floor with your knees bent and your feet shoulder-width apart.
  3. Lift the weight slowly until your arms are fully extended above your chest while exhaling, then hold for 1–2 seconds.
  4. Lower the weight slowly toward your chest while inhaling and hold it for 1–3 seconds.
  5. Repeat the movement 5 times in one set, then return the weight to its original position.

7. Jumping Jacks

If you want to do a simple yet effective muscle strength exercise, jumping jacks can be a great option. This cardio movement helps increase your heart rate and improve blood circulation.

Not only that, jumping jacks can also train the strength of the leg, thigh, and calf muscles, while helping improve body coordination and balance. To perform jumping jacks, you can follow these steps:

  1. Start by standing upright with your feet shoulder-width apart and your hands beside your body.
  2. Jump while moving both feet outward to the sides.
  3. At the same time, raise both hands above your head until they almost meet.
  4. After that, jump back to the starting position.
  5. Repeat the movement for 2–3 sets with 15–30 jumps in each set.
