For beginners, combining interval and tempo training can start with the following pattern:

  • Start with 20–30 second sprints and 1–2 minutes of jogging, 1–2 times per week.
  • Add a 20–30 minute tempo run weekly to improve lactate threshold.
  • Perform warm-up and cool-down sessions, and combine them with easy runs and long runs for adaptation and recovery.

  • Box jumps are performed for 6–8 repetitions in 2–3 sets to improve lower-limb stiffness and stride efficiency.
